The short answer
Aim for 8,000 to 10,000 steps a day, paired with a small calorie gap and at least two strength sessions a week. Steps alone won't out-walk a bad diet, but they make the gap a lot easier to hit.
For a 200 lb guy, every 1,000 steps burns about 50 calories. A little less if you're lighter.
What more steps are worth
Starting from 4,000 steps a day, which is where a lot of desk-bound dads live:
Daily steps | Extra calories a day | Extra calories a week |
|---|---|---|
6,000 | About 100 | About 700 |
8,000 | About 200 | About 1,400 |
10,000 | About 300 | About 2,100 |
12,000 | About 400 | About 2,800 |
Going from 4,000 to 10,000 steps burns roughly the same as skipping a cheeseburger every single day. Without skipping the cheeseburger.
Why walking is the king of fat loss
It doesn't wreck your recovery. A hard run can leave your legs flat for tomorrow's squats. A walk won't. That's why walking pairs so well with lifting.
You'll actually keep doing it. Nobody quits walking because it was too brutal.
The health payoff is real. A 2022 review of step studies found the lowest risk of early death in adults under 60 came around 8,000 to 10,000 steps a day.
Where a busy dad finds 10,000 steps
Take phone calls on your feet. A 30-minute call is about 3,000 steps.
Walk laps at the kids' practice instead of sitting on the bleachers.
Park at the far end of every lot.
Walk 15 minutes after dinner. About 1,500 steps, plus a blood sugar bonus: why walking after eating works.
The 3 moves
Move 1: Find your real number. Check your phone's average for the last 7 days. Don't guess. Most guys are surprised in the wrong direction.
Move 2: Add 1,000 a day each week. If you're at 5,000, aim for 6,000 this week and 7,000 next. Stair-step it like adding weight to the bar.
Move 3: Keep lifting next to it. Steps burn the fat. Lifting keeps the muscle. You want both tools, not one.

Common questions
Is 10,000 steps a magic number?
No. It started as a marketing slogan for a Japanese pedometer in the 1960s. The research lands close to it anyway, so it's a fine target.
Does walking burn belly fat?
It burns fat everywhere, and your belly comes along for the ride. There's no exercise that burns fat from one spot. More on that in how to lose love handles after 40.
How fast should I walk?
Brisk enough that you can talk but couldn't sing. That's plenty.
