The short answer

If your goal is to build muscle, get stronger, or lose fat after 40: lift first, cardio second.

The one exception: if you're training for a race, flip it. And for easy walking, the order doesn't matter at all.

Why weights go first

Hard cardio drains the same legs and energy you need to lift. Show up tired and you'll do fewer reps with less weight, and that's the signal that builds muscle.

It's like mowing the lawn before moving the couch. You can do both. The couch just gets a lot heavier.

A 2018 research review found that lifting before cardio led to better lower-body strength gains than doing cardio first.

Move 1: Warm up for 5 minutes. Easy bike, rower, or brisk walk. That's a warm-up, not cardio first. It gets you ready to lift.

Move 2: Lift while you're fresh. Squats, presses, rows, deadlifts. Sets of 5 to 12 that get harder over time.

Move 3: Finish with cardio or save it for later. 10 to 20 minutes after lifting, or take it outside after dinner: walking after eating.

Common questions

Does cardio after weights burn more fat?

Not in any way that matters. Your total calories and training over the week matter far more than the order inside one session.

Where does HIIT fit?

Keep hard intervals to 1 or 2 short sessions a week, and keep them away from leg day. Your squats will thank you.

Can I do cardio and weights on the same day every day?

Yes, as long as most of the cardio is easy. Walking every day plus lifting 3 days is a great setup. Daily hard cardio plus daily lifting is how guys over 40 get hurt.
