The short answer

To lose weight after 40 without losing muscle, eat 1 gram of protein per pound of your goal body weight every day. Split it into 3 or 4 meals of about 40 grams.

A 230 lb guy aiming for 190 eats about 190 grams a day. Not 230.

Quick reframe: you don't want to lose weight

You want to lose fat. The scale can't tell fat from muscle from water. It's a bank balance that doesn't show what you sold to get there.

Lose 20 pounds and keep your muscle, and you look better, feel stronger, and burn more at rest. Lose 20 pounds and a chunk of it is muscle, and you end up a smaller, weaker version of the guy you started as.

Why protein matters most when you eat less

Cut calories and your body starts looking for things to get rid of. Muscle is expensive to keep, so it makes the list.

In diets without exercise, research shows about a quarter of the weight lost comes from lean mass. Dieting without protein and lifting is like balancing the budget by selling the truck you drive to work.

Protein also pulls two extra shifts:

  • It keeps you full. It's the most filling of the three macros. Fewer 9 PM pantry raids.

  • It costs more to digest. Your body burns about 20 to 30 percent of protein's calories just breaking it down. For fat, it's closer to 0 to 3 percent. Think of it as a built-in rebate.

Why goal weight, not current weight

Your extra body fat doesn't need protein. Using your current weight is like setting the grocery budget off your credit limit instead of your paycheck. Eat for the guy you're becoming.

The 3 moves

Move 1: Protein goes on the plate first. Before the rice, before the bread, before the kids' leftover mac and cheese. Fill up on the stuff that protects muscle and there's less room for the rest.

Move 2: Lift 3 days a week. Lifting is the memo that tells your body what to keep. Full-body sessions: goblet squats, push-ups, dumbbell rows, Romanian deadlifts. Protein without the memo is half the deal.

Common questions

Will more protein help me lose weight without cutting calories?

It helps, because protein fills you up and you naturally eat less. But calories still count. Protein makes the gap easier to live with. It doesn't cancel it.

Is 1 gram per pound safe?

For healthy adults, reviews of high-protein diets haven't found kidney damage. If you have kidney disease, talk to your doctor first.

How fast should I lose?

About half a percent to 1 percent of your body weight a week. For a 220 lb guy, that's 1 to 2 pounds. Go faster and muscle starts leaving with the fat.
